What TDEE actually means
Total daily energy expenditure is everything your body spends in twenty-four hours. It breaks into four parts, and understanding the split explains why two people of the same weight can need very different calorie intakes.
The largest piece is your basal metabolic rate, the energy needed to keep your heart beating, your brain running and your tissue repaired while you do nothing at all. For most lifters this is somewhere between sixty and seventy percent of the total. Next comes the thermic effect of food, roughly ten percent, which is the cost of digesting and absorbing what you eat. Protein carries the highest thermic cost of the three macronutrients, which is one of several reasons a higher protein intake helps during a cut.
The third piece is the energy your training actually burns. This is almost always smaller than people expect. A hard hour of lifting might cost three to four hundred calories, which a single post-workout snack can erase. The fourth piece, non-exercise activity thermogenesis, covers walking, standing, fidgeting and every unplanned movement. It varies enormously between individuals and it is the single biggest reason prediction equations miss.
The formula this calculator uses
We use the Mifflin-St Jeor equation, which the Academy of Nutrition and Dietetics has identified as the most reliable prediction equation for resting energy expenditure in healthy adults. It outperforms the older Harris-Benedict equation, which tends to overestimate.

The activity multipliers deliberately sit on the conservative side. Research on free-living adults repeatedly finds that people overestimate how hard and how often they train, and underestimate how sedentary the rest of the day is. Starting low and adjusting upward based on real data beats starting high and wondering why the scale is climbing faster than planned.
A worked example
Take a 28-year-old man weighing 180 lb (81.6 kg) at 70 inches (178 cm) who lifts four days a week.
His BMR works out to (10 × 81.6) + (6.25 × 178) − (5 × 28) + 5, which is 816 + 1,112.5 − 140 + 5, or about 1,794 calories. Multiply by the moderate activity factor of 1.55 and his TDEE lands near 2,780 calories per day.
If he wants to bulk, adding twelve percent puts him around 3,130. If he wants to cut, dropping twenty percent puts him near 2,220. Those are starting points, not prescriptions. Two weeks of honest weigh-ins will tell him more than any equation.
How to adjust from the estimate
The number this tool gives you is a hypothesis. Here is how to test it.
Weigh yourself first thing in the morning, after using the bathroom, before eating or drinking. Do this every day for two weeks, then average each week. Daily weight swings of two to four pounds from water, sodium and glycogen are normal and mean nothing on their own; the weekly average is the signal.
If you are bulking and the weekly average is climbing by roughly a quarter to a half percent of bodyweight, you are in the right zone. Faster than that and you are adding more fat than you need to. If nothing moves after two full weeks, add about 150 calories per day and reassess.
If you are cutting and losing around half to one percent of bodyweight per week, hold steady. Losing faster than one percent per week, especially while lifting hard, raises the risk of shedding lean tissue alongside fat. If the scale stalls for two weeks, subtract about 150 calories or add daily steps rather than slashing intake aggressively.
How the macro split is built
Once calories are set, the split follows a simple priority order: protein first, fat to a functional minimum, carbohydrate with whatever remains.
Protein is anchored to bodyweight rather than to a percentage of calories, because muscle protein synthesis responds to absolute grams, not ratios. This calculator uses about 0.8 g per pound of bodyweight for maintaining and bulking, rising to roughly 1.0 g per pound while cutting. The higher cutting figure is deliberate; in a calorie deficit, extra protein helps protect lean tissue and keeps you fuller. Fat is set at roughly a quarter to a little over a quarter of total calories. Going much below twenty percent for extended periods can interfere with hormone production and makes fat-soluble vitamin absorption harder.
Carbohydrate fills the remainder, and for lifters that remainder matters more than it gets credit for. Carbohydrate fuels high-intensity work and replenishes muscle glycogen. If your training quality falls apart mid-cut, low carbohydrate intake is usually the first thing to examine.
Where this estimate stops being useful
Prediction equations were built on population averages, and you are not an average. Mifflin-St Jeor typically lands within about ten percent of measured resting energy expenditure, which on a 2,800-calorie TDEE is a range of nearly three hundred calories in either direction.
Several situations widen that error. Very lean or very muscular individuals are poorly served, because the equation uses total bodyweight rather than lean mass and cannot tell muscle from fat. People returning from an extended aggressive diet often sit below predicted values. Certain medical conditions and medications, particularly those affecting thyroid function, shift the number meaningfully.
If you carry substantially more or less muscle than typical for your weight, an equation based on lean body mass such as Katch-McArdle will serve you better — but it requires a reasonably accurate body fat measurement, which most people do not have.
Questions lifters ask
Is a TDEE calculator accurate?
It gives an estimate, not a measurement. Prediction equations typically land within about ten percent of measured resting energy expenditure for most people, but individual variation is real. Treat the output as a starting point and let two to three weeks of scale and training data refine it.
What is the difference between BMR and TDEE?
BMR is what your body burns at complete rest simply to stay alive. TDEE is BMR multiplied by an activity factor, so it includes training, walking, fidgeting and digestion. TDEE is the number you eat around; BMR is only an input to it.
How many calories should I add to bulk?
Roughly ten to fifteen percent above maintenance supports muscle gain while limiting fat gain, which for most lifters is around 250 to 400 calories per day. Larger surpluses add weight faster, but the extra weight skews heavily toward fat rather than muscle.
Why does this calculator give lower numbers than others?
Many tools apply generous activity multipliers. Research on free-living adults consistently shows people overestimate both training intensity and general daily movement. Conservative multipliers produce a starting estimate you are more likely to actually hit.
Should I eat the same calories on rest days?
For most people, yes. Keeping intake constant is simpler to follow and the weekly total is what drives body composition change. Cycling calories across the week can work, but it adds complexity without a clear advantage for the majority of lifters.
